Modern football is faster and more physically demanding than ever. Soccer players are constantly changing direction, acceleration, jumping, and tackling, placing high mechanical stress on their muscles and joints.

Relying solely on general fitness is not enough to protect your joints from injury. To prevent overuse muscle strains and traumatic ligament tears, footballers need to incorporate specific, targeted strength and stabilization exercises into their routine.

At **Physio Dynamics** in Panamaram, Wayanad, chief sports physiotherapist **Dr. Sandra Thomas (PT)** works with local players to design prevention programs. These exercises build structural adaptations in tendons, ligaments, and muscle fibers.

Consistency is Key: Injury prevention exercises are not a pre-match quick fix. To build tissue resilience, they must be performed 2 times a week on non-match days throughout the season.

4 Essential Injury Prevention Exercises

Incorporate these 4 evidence-based exercises into your weekly training:

1

Nordic Hamstring Curls (Prevent Hamstring Tears)

Kneel on a soft surface with your ankles secured by a partner (or anchored under a heavy bar). Keeping your hips locked straight, slowly lower your body toward the floor, using your hamstrings to control the descent. catch yourself with your hands. Complete 3 sets of 5 repetitions. This builds hamstring eccentric capacity during sprints.

2

Copenhagen Planks (Prevent Groin Pulls)

Set up in a side plank, resting your top leg on a bench or chair while keeping your bottom leg suspended underneath. Raise your hips, keeping your body in a straight line, and hold for 20-30 seconds. Complete 3 sets on each side. This strengthens the adductor muscles and supports the pubic bone.

3

Single-Leg Drop Landings (Prevent ACL Tears)

Stand on a 20-30 cm box. Step off the box with one foot and land on that same foot on the floor, immediately dropping into a shallow squat. Focus on landing softly without letting your knee cave inward (valgus collapse). Hold the landing for 2 seconds. Complete 3 sets of 10 drops per leg.

4

Single-Leg Glute Bridges (Ankle & Pelvis Stability)

Lie on your back with knees bent and feet flat. Lift one leg into the air, and press through the heel of your opposite foot to raise your hips. Keep your pelvis level without tilting. Complete 3 sets of 12 repetitions on each leg. This builds glute strength to support knee and hip alignment.

Frequently Asked Questions

Exercises that improve single-leg landing control and build quad/glute strength, such as single-leg drop landings and single-leg squat holds, help protect the knee from valgus collapse (caving inward).

Perform these exercises 2 times a week on non-match days. Consistently performing these drills during the pre-season and competitive season is key to building tissue adaptations.
